That second person does a lot of quiet work: they hold the goal, they notice, and they make the consequence real. As an adult you inherit all three jobs, and you have to do them with the executive function that was the problem in the first place. This is why so much ADHD advice feels vaguely humiliating to read as an adult. It is not written for you. It is written for the person who was supposed to be supervising you. ## What adult ADHD is actually loaded with The tasks are different, and they are different in ways that matter for software. - Work that has no end. Homework finished; a job does not. There is no natural stopping point to detect. - Money and admin. Bills, insurance, appointments, taxes — long-horizon tasks with delayed and invisible consequences, which is the worst possible shape. - Medication timing. Often twice a day, often at a time nobody reminds you about. - Feeding yourself. A decision, a shopping problem and a cooking sequence, repeated three times a day. - Other people depending on you. Which raises the cost of a missed day rather than lowering it. None of this is served by a reward chart. ## Four signs an app was not built for adults 1. A cartoon reward economy. Coins, gems, pets, badges. Not automatically wrong — novelty genuinely helps ADHD motivation — but if the economy is the product, it usually assumes someone else finds it meaningful. 2. Parental-control framing. Apps that lock you out, report on you, or treat you as the thing being managed. Blocking can be useful, but the tone tells you who the intended user is. 3. The app decides your goals. "Drink 8 glasses of water. Meditate. Journal." An adult ADHD system has to carry your actual obligations — the medication, the invoice, the school run — not a generic wellness template. 4. No way to shrink it. Adults have bad weeks with consequences attached. An app that only supports the full version of every routine has no answer for the day that matters most. ## What transfers well from childhood tools Some of it survives, and it is worth naming because the underlying mechanisms are sound. - External cues. Putting the reminder in the environment rather than in your head. Objects, alarms, widgets. This is the single most reliable ADHD strategy at any age. - A fixed sequence. Deciding the order once, in advance, so nothing is decided in the moment. - Visible time. Timers you can see rather than clocks you have to read and interpret. - A record that is not a punishment. Progress you can see, that does not vanish on a bad day. Notice what these have in common: none of them needs a second person. That is the test. If a technique only works because someone else is holding it, it will not survive adulthood, and an app that reproduces it will be abandoned within a month. ## Choosing as an adult Name the failure before you name the app. "I lose the thread halfway through the morning" is a sequencing problem. "I plan an hour and it takes three" is a time-estimation problem. "I forget the thought before I can act on it" is a working-memory problem. It is recovery cost: once you have been distracted mid-routine, how long does it take to get back on track? Without external presence, the sequence is: notice you have drifted, remember what you were doing, remember which app was holding it, unlock the phone, find the app, find your place. Each of those steps can fail on its own, and the usual outcome is that the routine is simply over. With a Live Activity, the sequence is: pick up the phone, see step 4 of 7 on the Lock Screen. That difference — twenty minutes lost versus five seconds — is why this matters more than most feature comparisons. It is also invisible on a feature list, which is why so many people only discover it after the app has already failed them. ## What to check before installing - Does it have a Lock Screen presence at all? Look at the App Store screenshots. If every screenshot is inside the app, the answer is usually no. - Does the widget show state, or just a launcher? A button that opens the app is not the same as a panel showing where you are. - Does the Live Activity update as things progress, or does it appear once and go stale? - Can you act from it? Marking a step done without unlocking and navigating is a real reduction in friction. - Does it work on your device? Live Activities need iOS 16 or later on iPhone. The Dynamic Island is a Pro-model feature; the Lock Screen presentation works on any supported iPhone. There is no iPad equivalent. ## The limits External presence does not make you do the thing. It removes one specific failure — losing the thread — and leaves the others intact. If the routine itself is too long, or the first step is too big, no widget will rescue it. Tolerates: the app works, mostly, and quietly queues changes. Some screens are blank. The timer works but the history does not load. You find out which is which at the worst moment. Offline-first: the device holds the truth. Everything works with the network switched off — routines, timers, streaks, notifications — and sync, if it exists at all, catches up silently later. The test is easy and worth doing in the first week: turn on Airplane Mode and use the app normally for one session. Anything that breaks will break on a train, in a basement, or on a bad connection, and that will be the day it matters. ## What an account actually costs you - Friction at first use, when abandonment is most likely. - Friction at every reinstall, which is when someone returning after a gap is at their most fragile — see restarting after falling off. - A copy of your data on someone else's server, which for a routine app means your medication times, your sleep pattern and your bad weeks. - A dependency on the company continuing to exist. If a server-based app shuts down, your history goes with it. Local data does not. - An email address they can use, and re-engagement mail is often written in exactly the guilt-toned voice you were trying to avoid. ## How to check before installing 1. Look at the first App Store screenshot. If it is a login screen, that is what your first thirty seconds will be. 2. Read the privacy label. "Data linked to you" tells you whether there is a server-side profile. 3. Search the description for "account required" or "sign in". 4. Check what sync uses. On iOS, "iCloud" usually means your own private container; a branded cloud means the developer's servers. 5. Test Airplane Mode in week one. ## The honest trade-offs No-account apps genuinely give things up. Cross-platform sync is hard or impossible. If you need the same data on Android and iPhone, an account is usually the only route. Support is harder. With no server-side record, a developer cannot look at your account to see what went wrong — they can only ask you. Recovery is on you. Pick three fixed points in the day, run a short routine at each, and leave everything between them loosely structured. Disruption in the gaps costs you nothing, because the next anchor is still coming. Four steps. ## The first working block Start the first block of real work within thirty minutes of finishing the wake anchor, while the routine still has momentum. If there is a long undefined gap, the day slides. Structure a working block like this: 1. Name the one thing. Written down, in one line, before you start. Not a list — one thing. 2. Set a duration you can see. 25, 40, 50 minutes. The number matters much less than the fact that it is visible and external. 3. Remove the two worst distractions physically. Phone in a drawer, browser tabs closed. Not blocked by an app you can unblock — physically absent. 4. Start badly on purpose. Open the document and write the worst possible first sentence. Starting badly is a legitimate technique; the standard you are avoiding is what is blocking you. Between blocks, take a break that has a defined end. Open-ended breaks are how afternoons disappear. ## Midday reset (~10 minutes) This is the anchor people skip, and it is the one that saves days that have gone sideways. - Eat something. Not "when I get to a good stopping point". Now. - Move for five minutes. Outside if possible. - Look at what is left. Cut the day's plan down to what is genuinely still achievable. Explicitly abandon the rest — the point is to make it a decision rather than a slow failure. - Re-name the one thing for the afternoon. Ten minutes here reliably recovers an afternoon that would otherwise have been spent low-grade avoiding a plan that stopped being realistic at eleven. ## The afternoon Assume less of it than you want to. The post-lunch stretch is, for most people, the weakest focus window of the working day, and for medicated ADHD it may coincide with a dose wearing off. Put administrative work, email, calls and anything that is externally structured here. Save deep work for whichever window you have actually observed to be your best — for many ADHD people that is late morning or, awkwardly, the evening. ## Transition ritual at the end of work (~5 minutes) Working from home in particular, the day never ends unless you end it deliberately. - Write tomorrow's one thing on paper. - Close every work application. All of them. - Do something physical that marks the boundary — walk to the end of the street and back, change clothes, anything with a location change in it. The physical component is doing the work. A boundary that exists only as a decision is not a boundary. ## Wind-down anchor (~45 minutes, starting earlier than feels necessary) 1. Shutdown block: open loops written down, phone onto a charger in another room. 5 min. 2. Lights down. 1 min. 3. Bathroom block. 6 min. 4. Body transition — stretch, shower, anything undemanding. 10 min. 5. One low-stimulation thing, already familiar. 20–30 min. 6. Lights out. Short version: phone parked in another room, teeth, lights out. ## What to change first Do not implement this whole template at once. That is a large novel routine, which is exactly the kind of thing that gets built enthusiastically on Sunday and abandoned by Wednesday. Order of adoption: 1. The wake anchor only. Two weeks. Nothing else changes. 2. Add the wind-down anchor. Two weeks. 3. Add the midday reset. 4. Only then touch the working blocks. Each addition should feel almost too easy. If it does not, it is too big. ## Make the anchors external The template above is worth very little as a document. Its value depends entirely on the anchors actually running, which means they need to live somewhere that is not your memory. Put each anchor into a routine app as a fixed sequence, with the short version saved as its own routine so switching to it takes one tap and involves no negotiation. You are not doing anything important. You are also completely unwilling to stop, and the reason is not laziness — it is that the evening is the first time all day the demands stopped. There is a name for the pattern: revenge bedtime procrastination. When a day contains no time that belonged to you, you take it back from the night, because the night is the only unguarded place left. It is extremely common in ADHD, and it is not a discipline problem. It is a scheduling problem with a discipline-shaped symptom. The second factor stacks on top. Many people with ADHD get a genuine lift in energy and interest in the late evening — the point at which the day's noise falls away and focus finally arrives. Being told to stop exactly when your brain has become functional is a hard sell, and the usual advice ("just go to bed earlier") ignores it entirely. Any evening routine that works has to address both. ## Give the evening its free time on purpose The counter-intuitive fix for revenge bedtime procrastination is to schedule the thing you were stealing. Put an explicit block of unstructured, unproductive, entirely yours time into the evening — before the wind-down, not after. Ninety minutes, an hour, whatever fits. Nothing has to be achieved in it. The point is that by the time the wind-down starts, the need it was serving has already been met. If you skip this and go straight from obligations to bedtime routine, you will lose, every time, because the routine is now standing between you and the only free time you were going to get. It will be defeated. ## Start the routine before the second wind, not after The late-evening lift is real, and once it arrives, stopping requires overriding a brain that has just become the most capable it has been all day. Almost nobody wins that argument. So do not have it. Begin the wind-down sequence before the lift — typically somewhere in the 20:30 to 21:30 range, though yours will differ. The point is that the first steps are already underway by the time the interesting-ideas phase starts, and a routine in progress has far more inertia than one that has to be started from a standstill. Practically: pick the time by observing where your lift actually happens for a week, then set the routine start forty-five minutes earlier. ## Make the first step a shutdown, not a relaxation Relaxation is not a step, because it is not an action. "Wind down" is not something you can begin doing. The first step should be a concrete closure of the day's open loops, because open loops are the thing that surfaces at 01:00. Five minutes, no more: - Write down anything unfinished that will nag. Not a plan, just a list. - Set out tomorrow's clothes and pack the bag. - Put the phone on its charger somewhere that is not your bed. That third one is doing most of the work and is the one people skip. The physical distance between you and the phone is a far better predictor of sleep onset than any app setting. ## Then a fixed, boring sequence After the shutdown, the routine should be identical every night, and dull by design. Novelty is stimulating. You are trying to reduce stimulation. A workable shape: 1. Shutdown block. Loops closed, phone parked. 5 minutes. 2. Lights down. Not off — down.
